Magnesium for athletes: cramp, sleep and recovery

Magnesium is the supplement everyone at the gym recommends: against cramp, for sleep, for recovery. The claims are big, the evidence is more nuanced. Before you drop an expensive form into your basket, it pays to know what magnesium really does and when it is worthwhile.

My take: most athletes do not have a magnesium deficiency, but anyone who sweats a lot and trains intensely should not neglect their intake. It is not a miracle, and not nonsense either.

What magnesium does in your body

Magnesium is involved in hundreds of processes, including muscle contraction, nerve conduction and energy metabolism. For an athlete, muscle function, sleep and recovery are the relevant ones. A genuine deficiency can show as muscle cramp, fatigue and restless sleep, but those same symptoms often have other causes.

The Voedingscentrum names wholegrains, nuts, pulses and green vegetables as good sources, and states that a varied diet usually provides enough magnesium. That is the nuance straight away: for people who eat varied, a deficiency is less of a given than supplement sellers suggest.

So who does stand a chance of a shortfall? Mainly athletes who structurally eat little relative to their expenditure, people with gut complaints that limit absorption, and those who sweat a lot without adjusting their intake. Heavy alcohol use can depress magnesium status too. If you recognise yourself here, attention to magnesium makes more sense than for the average athlete who eats varied and simply gets enough.

Cramp: what the evidence says

The popular assumption is that cramp comes from a magnesium deficiency. Cochrane, which systematically summarises scientific literature, concludes that magnesium supplementation probably does little or nothing to reduce muscle cramps in the general population. In athletes specifically the evidence is scarce and unconvincing. That does not make magnesium useless, but it does mean cramp is rarely solved by magnesium alone. Hydration, electrolyte balance and training load often play a bigger role.

Sleep and recovery

For sleep the picture is cautiously positive but far from firm. Some studies see a modest effect on sleep quality, mainly in people with a low intake, while the effect is small in those who already get enough. Recovery is similar: magnesium is needed for normal muscle function, but extra magnesium does not make a well-recovering athlete faster. The gain is in removing a shortfall, not in stacking.

This is exactly the pattern you see with many sports supplements: correcting a real shortfall delivers a gain, but stacking above that delivers nothing extra. The body simply excretes magnesium it does not need. Money spent on an expensive megadose would have been better spent on sleep, food and recovery, because for most athletes that is where the biggest gain sits.

Which form and dose

The form mainly determines absorption and the chance of loose stools, not a magic effect. This table lists the common forms.

The Voedingscentrum sets a safe upper limit for magnesium from supplements for adults; going well above it mainly causes gut complaints. Keep supplementation modest and discuss higher doses or long-term use with a doctor or dietitian.

Practically: with a confirmed shortfall, prefer a well-absorbed form such as citrate or bisglycinate, take it preferably in the evening with a meal, and keep the dose modest. Start low and build up only if your gut tolerates it. Cheap magnesium oxide is mostly laxative and less suited to refilling a store, even though the label shows a high number; that number says nothing about how much you actually absorb.

Testing magnesium reliably

Here is a pitfall: most of your magnesium sits in your bones and cells, not in your blood. A standard magnesium serum value can therefore look normal while your stores are low. An intracellular magnesium gives a fuller picture. So do not trust one serum value blindly.

Before you think deficiency, it is worth looking honestly at your diet first. If you eat wholegrains, nuts, pulses and green vegetables daily, you probably get enough magnesium and a supplement adds little. If you skip those foods, the gain is more on your plate than in a jar. Supplementation is a safety net for those with a genuine shortfall, not a default step for every athlete.
