Cardio before or after strength training? What decides the order

Cardio before or after strength training? Do strength training first if you want to get stronger or build muscle. Start with cardio if endurance is your main goal. Across 43 studies only explosive strength measurably suffered, and mostly when both landed in one session.

That is where most articles on this topic stop. I think they answer the wrong question.

The order you pick explains a small part of your progress. What your body can absorb per week weighs heavier. I will come back to that.

What is the best order for strength training?

Whatever you do first gets your most energy and your sharpest technique. The rest moves down the queue. It depends on your goal, not on a general rule. So make sure you have energy for the part that counts.

Still unsure? Pick what fits your goals and what you will keep doing. Consistency beats a perfect order you abandon after three weeks.

What the research says about cardio first or strength first

This is where it gets interesting, because the effects are smaller than you would expect. In 2022 a review pooled 43 studies on combining cardio with strength training (Schumann, 2022).

For maximal strength the researchers found no reliable difference. For muscle growth, none either. Only explosive strength lagged, with a small but significant effect.

That effect was clearest when both sessions fell on the same occasion. With at least three hours between them, the difference was no longer significant. Those three hours are the most usable number in this whole field.

An older 2012 analysis looked at the type of cardio (Wilson, 2012). Running held back muscle growth and strength, cycling did not. The newer and larger review could not confirm that difference, so it stays uncertain.

Both analyses did see something else. The more often and longer you do intense cardio, the more strength gain you give up. So the dose matters more than the order.

Is it good to do cardio after strength training?

For most goals that is a good idea. For strength athletes that order is often better. Your heavy sets then get fresh muscles.

What cardio does to tired legs also disturbs less than the other way round. A short warm up of five to ten minutes stays sensible. That is not the same as a full cardio session first.

How many minutes of cardio after strength training?

Twenty to thirty minutes of easy cardio suits most weekly schedules. During your cardio you then do not need to chase pace.

If you genuinely want to improve your conditioning, that session deserves its own slot. The Dutch Heart Foundation names at least 2.5 hours of moderate activity per week. It adds twice weekly work that loads your muscles and bones. You rarely reach that with a cool down after your last set.

What is the 3-3-3 rule for strength training?

That rule circulates in several versions, usually three exercises, three sets and three reps. You meet it in the gym, not in the research on training order.

Feel free to use it as a memory aid. Just do not expect scientific backing behind it.

Why your recovery matters more than the order

This, I think, is the real question. Not whether you do cardio or strength first, but whether your week can carry both.

Imagine two athletes who both train 4 times a week. One holds ferritin around 80 micrograms per litre. The other drifts toward 20 within a few months.

Their programme is identical, their recovery is not. That difference often shows in your blood before your logbook does.

Which blood values relate to this

A few values can offer insight into how your body responds to the load. They do not diagnose anything, but they add context to what you notice.

  • CK says something about muscle damage after heavy sessions. We explained it in a raised CK value.
  • Cortisol and hs-CRP may relate to sustained load, as described in recognising overtraining.
  • Ferritin is the value that surprises endurance athletes most often.

That last point deserves detail. Iron deficiency is more common among athletes than many people think. It affects 15 to 35 percent of female athlete cohorts. Among men it is 5 to 11 percent (Sim, 2019).

Exercise also temporarily raises the hormone hepcidin, which slows your iron absorption. Anyone stacking a lot of cardio onto strength training deserves extra attention here. We covered it in more depth in iron deficiency in athletes.

How to pick your order

Put the goal that leads this season at the front of your session. Do strength one day and cardio the next when your schedule allows it.

If you stall on the same weights for months, your order is probably not the problem. Look at your sleep, your food and your total volume first. Discuss persistent fatigue or symptoms with your GP.
