Rest days: how many you need and why they make you stronger

Two rest days a week works for most athletes who train three to five times. That is a starting point, not a law. Your muscles do not grow in the gym, they grow on the days after, and that process needs room you cannot rush.

The question is rarely "how many days" though.

The question is how much total load you are adding up. An athlete who trains four times a week but sleeps six hours and is moving house needs more rest than someone who trains six times and otherwise has a quiet life. Your body adds it all together.

How many rest days per week do you need?

Two, as a starting point at three to five training days. Train four times a week at moderate intensity and you can get by with one. Train six times heavy and two days is often already tight. Your volume and your intensity decide it, not a plan from an app.

The honest answer is: you only know after a few months.

The Dutch Gezondheidsraad advises adults in its physical activity guidelines to do at least 150 minutes of moderate activity weekly, plus muscle-strengthening work twice. A rest day fits into that fine, because a rest day is not a day without movement. RIVM tracks how many people in the Netherlands meet that guideline, and it is fewer than half.

In other words: most people do not have a rest-day problem. Athletes reading this sometimes do.

What happens on a rest day?

You recover and you adapt, and those are two different things. Recovery brings you back to your starting point: damage is cleared, glycogen refilled. Adaptation takes you above it, and that is what makes you stronger.

That second part is the entire point of training.

Skip your rest days and you stay stuck in the recovery part and never reach the adaptation. You then train hard and do not improve, which is the most frustrating place an athlete can stand.

Sleep does the most work here. A review of sleep interventions in athletes found sleep extension was the strongest of all measures studied (PMID 29352373). A rest day on five hours of sleep is half a rest day.

Active recovery or complete rest?

Usually active. Light movement keeps your circulation going without adding new damage, and most athletes feel better for it than for the sofa. Complete rest is the right call when you are ill, after genuinely bad nights, or if your load has been too high for weeks.

That last row is not there as a joke. I see more athletes stall on not being able to rest than on not being able to train.

Can you rest too much?

Yes, but far later than you think. Your strength holds fine for a week or two, and your endurance drops more slowly than most people fear. A week of rest does not make you weak. Three weeks on the sofa is a different story.

The fear of detraining is bigger than the risk.

Picture two people who both skip 7 days of training. One was ill and recovered, the other skipped his deload and trained through. Two weeks later the first one is higher. That is not luck, that is how adaptation works.

How do you know your rest days are enough?

From your performance across weeks, not from how you feel on Monday. The ECSS and ACSM consensus statement describes a sliding scale from normal fatigue to overtraining, and falling performance at equal or higher effort is the core signal in it (PMID 23247672).

There is no app that solves this for you.

What does help is a simple log rule: note your weights and how hard the session felt. If you see three weeks of falling numbers at unchanged effort, your rest is not sufficient. That is no longer a rest-day question but a deload question.

Your resting heart rate fills that in. In overloaded endurance athletes the maximal heart rate was actually blunted, so you can no longer reach your peaks (PMID 23195630).

What can you measure?

On a rest day you measure more honestly than on a training day. Your CK is then not reflecting your last session, and the same goes for hs-CRP. If you want to know what is structural instead of what you did on Monday, draw after at least three days without heavy loading.

Cortisol is the most interesting one here, because it counts your whole life. Your training, your job, your sleep and your worries all land in the same total. That explains why training less sometimes still does not deliver better recovery.

What do you do this week?

Put your rest days in your calendar before you plan your training days. The other way round does not work, because then your rest day always slides to the day it did not happen anyway. A planned rest day is a training day with a different goal.

My advice stays: pick two days, hold them for two months, and see what happens to your weights. That is more evidence than any app can give you.
